Sunlight, Meals and Sleep: Evidence-Based Ways to Reduce Jet Lag

Prepare your internal clock before travel by shifting sleep and wake times gradually and aligning daily routines with your destination. The body’s circadian rhythm adapts more easily when changes are introduced incrementally; moving bedtime and wake time by one to two hours per day in the days before departure is a common recommendation from sleep experts.

Exposure to daylight and the timing of meals are primary signals for resetting the biological clock. Morning light advances the circadian rhythm while evening light delays it, so travellers heading east should seek morning sunlight at destination and those travelling west should prioritise late-afternoon light. The National Sleep Foundation and the American Academy of Sleep Medicine note that timed light exposure, combined with eating on the destination schedule, can accelerate adaptation. Short-term, low-dose melatonin taken close to the target bedtime may assist in shifting sleep timing, but its use should be discussed with a clinician, particularly for people taking other medications.

During flights and immediately on arrival, practical measures support recovery. Stay hydrated, avoid excessive alcohol, and limit caffeine in the hours before intended sleep. Brief naps of 20–30 minutes can reduce sleepiness without deepening jet lag, but longer naps may make nighttime sleep harder. Maintain consistent sleep hygiene: a dark, cool sleep environment, and a wind-down routine that matches local night hours. Eating lighter meals in the evening and timing larger meals to daytime at destination help reinforce local time cues.

Most healthy travellers adjust within a few days, but those with persistent symptoms, frequent long-haul schedules, or underlying sleep disorders should consult a sleep specialist or their primary care provider. For shift workers and frequent flyers, clinically supervised approaches such as timed light therapy or chronotherapy may be appropriate. Applying these evidence-based strategies—gradual schedule shifts, daylight exposure, meal timing and cautious use of melatonin—can make international travel less disruptive to sleep and daytime functioning.
